How much protein you really need (and how to get there without tubs or strange powders)

Protein is the nutrient about which more half-truths, marketing noise, and contradictory messages circulate than any other. "You have to eat lots of protein". "Too much protein is bad for your kidneys". "Animal protein is harmful". "Vegetable protein is not complete". Each of these phrases contains a small grain of truth surrounded by context that almost nobody explains. Let's put order.

This article is for people who train (or want to train), for those who want to lose fat without losing muscle, and for those who simply want to stay strong and functional over the decades. It is not a commercial guide to protein shakes. It is a realistic framework for deciding how much protein you really need, where to get it, when to eat it, and when it is worth supplementing.

What protein is for, in simple terms

Protein is the main structural component of your body. Your muscles, your bones (40% of bone is protein matrix), your skin, your hair, your nails, your organs, the enzymes that make every cell work, the antibodies of your immune system, many of your hormones. Everything is protein.

Your body is in constant protein turnover. Every day millions of cells break down and renew. The raw material to renew them comes exclusively from the protein you eat. Unlike fats and carbohydrates, the body does not store protein in reserve: if you do not eat enough every day, it takes it from your own muscles.

This is why protein intake matters so much to anyone who trains, anyone losing weight, anyone over 50, and anyone recovering from illness or surgery. It is not optional, and it is not replaceable with more carbs or more fats.

How much protein you really need

Here is where the problem starts. Official recommendations (0.8 g per kilo per day for adults) are based on the minimum to prevent deficiency in sedentary people. They are not designed to optimize performance, body composition, or prevention of muscle loss with age.

More realistic ranges based on current evidence:

Sedentary adult, no particular goal. 0.8-1.0 g per kilo per day. This covers basic maintenance.

Active adult, exercising regularly. 1.2-1.6 g per kilo per day. This range optimizes recovery, muscle maintenance, and performance.

Adult training strength and wanting to gain muscle. 1.6-2.2 g per kilo per day. Above 2.2 g/kilo there is no additional benefit shown for most people.

Adult in fat-loss phase (calorie deficit). 1.8-2.4 g per kilo per day. Higher protein protects muscle during the deficit. Here more protein does help.

Adult over 60. 1.2-1.6 g per kilo per day minimum. Older adults have worse protein utilization efficiency (anabolic resistance), and they need more stimulus to maintain muscle.

For a person of 70 kg who trains strength 3 times a week, a reasonable target is between 110 and 140 g of protein per day. It looks like a lot compared to what many people eat. In practice, with 3-4 well-planned meals, it is perfectly doable.

What 30 g of protein really looks like

Many people underestimate how little protein everyday food has. Let's see real numbers.

3 large eggs: 18 g of protein.

100 g of cooked chicken breast: 30 g.

100 g of white fish (hake, cod): 20 g.

100 g of blue fish (salmon, tuna): 22-25 g.

100 g of lean beef: 25-27 g.

1 plain Greek yogurt (150 g): 15-17 g.

100 g of cottage cheese: 11-13 g.

100 g of semi-aged cheese: 25 g (but also a lot of fat).

100 g of cooked lentils: 9 g.

100 g of firm tofu: 10 g.

100 g of tempeh: 18 g.

1 scoop of whey protein powder (30 g): 22-24 g.

A typical breakfast of toast with jam has maybe 3-5 g of protein. To get to 30 g at breakfast you need eggs, yogurt, cottage cheese, or protein powder, not just carbs.

Distribution across the day: it matters

Eating 120 g of protein in a single dinner at night is not equivalent to distributing those 120 g across 4 meals of 30 g each. The body has a maximum limit on how much protein it can effectively use for muscle synthesis in a single meal, roughly 30-40 g in one intake for an average person.

The practical recommendation: 3-4 meals per day, each with 25-40 g of quality protein. This maximizes what is called "muscle protein synthesis" several times a day, instead of one big peak followed by long flat periods.

A practical example for 120 g daily:

Breakfast: 30 g (2 eggs + 1 Greek yogurt + 1 slice of wholegrain bread).

Mid-morning: 20 g (cottage cheese with fruit, or protein shake).

Lunch: 35 g (150 g chicken breast + salad + brown rice).

Dinner: 35 g (150 g fish + sautéed vegetables + sweet potato).

Total: 120 g distributed across 4 meals. Simple if you plan it.

Animal protein vs vegetable protein

There is a lot of noise on this topic, often more ideological than scientific. The reality:

Animal proteins (meat, fish, eggs, dairy) are "complete": they have all nine essential amino acids in an optimal ratio for the human body. They are easily assimilated, with high biological value.

Plant proteins (legumes, grains, nuts) are usually "incomplete" individually: they have some essential amino acids in low amounts. But combining plant sources (like legumes with rice, classic in many cultures) you get a complete profile.

Does this mean vegetable protein is inferior? Not if the total diet is well planned. A well-structured vegetarian or vegan diet, with legumes, grains, nuts, and some dairy/eggs if vegetarian (or quality plant protein powder if vegan), perfectly covers protein needs.

Does it mean you need to eat a lot of meat? No either. In fact, many studies associate excessive consumption of red and processed meat with greater health risks. The Mediterranean pattern, which uses legumes, fish, eggs, dairy, white meat, and moderate red meat, is an excellent framework.

In practical terms: mix sources. Fish 2-3 times a week, eggs daily if you like, plain dairy in moderation, legumes 2-3 times a week, white meat regularly, red meat 1-2 times a week if you eat it. Quality protein powder if you do not reach your target with food.

Myth: "too much protein damages the kidneys"

This myth comes from studies in people with already-existing kidney disease, where the amount of protein must indeed be controlled. In people with healthy kidneys, the evidence does not show harm with intakes up to 2-2.5 g per kilo per day.

If you have kidney disease diagnosed by a doctor, yes, you have to adjust protein under medical supervision. If you are a healthy person, eating 1.6-2 g/kilo does not damage your kidneys. It is a solid scientific consensus at this point.

What can be a problem is very high protein intake with very little water. Make sure to drink adequate water (2-2.5 l per day) when your protein intake is high.

Protein supplements: when they make sense

Whey protein and its alternatives (casein, vegetable proteins in powder) are not magic nor necessary. But they are a useful and practical tool in three scenarios.

First, when it is hard to reach the daily target with whole food. Especially at breakfast or mid-morning when time is short, a shake with 25 g of protein gives you half your meal target in 30 seconds.

Second, post-workout. The 30-60 minutes after training are not magic (the "anabolic window" is longer than marketing says), but it is a moment where eating 25-40 g of easy-to-digest protein is useful for recovery. A shake serves perfectly.

Third, in travel or disorganized situations. A scoop of powder and a shaker in your bag saves you from fast food at a random point.

What supplements are not for: replacing whole meals as a lifestyle, "burning fat" (they do not do that by themselves), "building spectacular muscle" that whole food would not achieve. They are supplements, not substitutes.

Practical choice: quality whey protein concentrate or isolate from a reputable brand. Plant version (pea, rice, hemp) if you prefer or do not tolerate dairy. Check the label: high protein per serving (at least 20 g), few added sugars, few additives.

Protein and weight loss: the protein shield

Here is where protein really shines. When you are in a calorie deficit to lose fat, your body may use the deficit as an opportunity to reduce both fat and muscle. Losing muscle is the worst possible outcome: you lower metabolism, lose strength, worsen body composition, and when you get out of the diet, the weight comes back with more fat than before.

High protein in deficit (1.8-2.4 g/kilo) acts as a "shield" that protects muscle. The body prefers to burn fat when it has enough amino acids in circulation. Result: you lose weight mostly from fat, you keep your muscle, and your body composition clearly improves.

Common mistakes with protein

Eating it only at dinner. The typical "big dinner with meat" after a carb-heavy day is a bad profile. Distribute across the day.

Neglecting breakfast. If breakfast is just coffee and toast, you start the day with 3-5 g of protein. You barely recover throughout the day.

Thinking a protein bar is a good source. Check labels: many bars sold as "high protein" have 10 g of protein and 25 g of sugar. They are candy bars with marketing.

Overestimating how much meat has. "I ate a steak" (75 g) is 18-20 g of protein, not 40. Weigh the real portions at the start to calibrate.

Forgetting leucine. Leucine is the amino acid that most triggers muscle synthesis. It is abundant in whey, eggs, lean meat, fish, and dairy. If you do not have these sources regularly, consider a quality whey protein with high leucine.

Protein and age: the case over 60

People over 60 have what is called "anabolic resistance": the body responds less efficiently to the protein stimulus than a young person. This means they need more protein per meal to achieve the same effect on muscle synthesis.

Practical recommendation: older adults should aim for 30-40 g of quality protein per meal (not just 20), 3-4 times a day, totaling 1.2-1.6 g/kilo daily minimum.

Low protein + no training = functional fragility, falls, loss of independence. High protein + strength training = a 75-year-old body that works well and lives autonomously.

If an older adult does not reach these amounts with food alone (it is common: worse appetite, eating alone, worse dentition), protein powder in a shake with milk or yogurt is a very useful tool. Better to ensure the supply than to insist it all comes from "whole food" if it does not arrive.

A practical template for the week

A simple example of how to structure a week with ~130 g of protein per day for a person of 70 kg.

Breakfast options (all approximately 30 g protein). 2 eggs + 1 Greek yogurt + bread. Omelette with veggies + 1 yogurt. Protein porridge (oats + whey + milk + fruit). Scrambled tofu + bread + yogurt (vegetarian).

Mid-morning (15-20 g). Cottage cheese with nuts. Hard-boiled egg + fruit. Protein shake + banana. Canned tuna on wholegrain toast.

Lunch (35-40 g). 150 g chicken with veggies and rice. 150 g fish with salad and potato. Lentils with tuna and vegetables. Quinoa bowl with tofu, egg, and avocado.

Dinner (35-40 g). Grilled salmon with asparagus. Tortilla with feta and salad. Stuffed chicken breast with sweet potato. Legume stew with egg.

If you follow this structure most days, you will be at 120-140 g of protein without doing obsessive calculations. The key is consistency, not perfection.
