You want strength and endurance at the same time: the problem isn't the goal, it's the structure

More and more people at the gym want both things. They want to lift more weight and climb stairs without gasping for breath. They want to run for half an hour without stopping and carry shopping bags without a second thought. They don't want to choose between strength and endurance because they know they need both for real life.

The problem is that most people try to do it without a plan. They do 40 minutes of biking, then lift weights while already tired, the next day they change everything because yesterday didn't work, and three weeks later they conclude that "you can't be strong and have endurance at the same time." But you can. What you can't do is improvise every day and expect your body to guess what you want.

In February 2026, a team of researchers from the British Army published a study that puts numbers to something experienced trainers have been saying for years: the way you organize your week matters more than the total amount of training you do. And the results are clear enough to change how you plan your sessions.

48 soldiers, 10 weeks, two ways to combine: what the British Army study proved

The study was led by Jonpaul Nevin and published in the Journal of Strength and Conditioning Research, one of the most respected journals in exercise science. They worked with 48 British Army infantrymen: 45 men and 3 women. They weren't beginners. They were active military personnel with a solid training foundation, which makes the results more relevant for people who already train regularly.

They divided the soldiers into two groups over 10 weeks. The experimental group followed a concurrent strength and endurance program based on what's called block periodization. The control group did what the British Army has been doing for decades: training circuits and continuous running at a steady pace. Both groups trained the same total amount of time. The difference was in how they organized that time.

The block periodization group separated the stimuli. It concentrated strength sessions and endurance sessions into distinct blocks within the week, rather than mixing everything in each session. The control group did what most people do: a bit of everything in each workout, with no clear structure of priorities.

The results: where separation beat mixing

The group that separated the stimuli got better results in all measurements. In all of them. Not some. All of them. The difference was especially large in two variables that matter a lot for functional performance.

In maximum strength, measured with the hexagonal bar deadlift (1RM hex bar deadlift), the block periodization group improved significantly with a p-value less than 0.001. That's an improvement that leaves no room for statistical doubt. The hexagonal bar deadlift isn't a lab exercise: it's a movement that reflects your ability to lift heavy objects off the ground, something you do every day without thinking.

With pull-ups, the result was just as clear. The block group improved significantly more than the control group, also with p less than 0.001. Pull-ups are one of the best indicators of relative strength, your strength compared to your body weight, and a predictor of upper body functional capacity.

In the other measurements (long jump, medicine ball throw, 100 meter shuttle run, and 2 kilometer run), the block group also showed larger effect sizes, although the researchers noted that for aerobic improvements, greater volume or frequency of endurance training might be needed.

Block periodization: what it is and why it works, explained for non-athletes

The term "block periodization" sounds like a training plan for Olympic athletes. But the concept is much simpler than it seems, and it's exactly what the average gym person needs to understand.

The idea is this: instead of trying to improve everything at once in each session, you concentrate your effort on one goal per session. One day you focus on strength. Another day you focus on endurance. You don't mix. You don't improvise. Each session has a clear purpose, and that purpose doesn't compete with the previous session's.

Why does it work better? Because when you do strength work after 40 minutes of biking, you arrive at the weights already tired. Your nervous system is already fatigued, your glycogen reserves are partially depleted, and your performance in strength sets drops. You're not performing at 100% in either. But when you dedicate an entire session to strength, you do each set with a fresh body. You perform better, the stimulus is cleaner, and the adaptation is greater.

The same thing happens in reverse. If you do cardio right after an intense leg session, your running economy, the efficiency with which you run, is compromised. Research shows that running economy decreases for the 8 hours following a lower body strength workout. You're running, but you're not running well. Your heart is working, but your technique and efficiency are reduced by the leftover fatigue from the weights.

Block periodization solves this in the simplest way possible: it separates the stimuli. Strength on its days, cardio on its days. Each session performs at its best because it doesn't have to compete with the other.

The biology behind separation: why your body needs clean signals

There's a concrete biological reason why separation works better than mixing, and it's worth understanding even if you're not interested in science details.

When you do a strength workout, your body activates a metabolic pathway that tells your muscles to grow and get stronger. When you do cardio, it activates a different pathway, associated with endurance adaptations: better oxygen efficiency, stronger heart, improved aerobic capacity.

The problem is that these two pathways can interfere with each other when activated at the same time. A semi-systematic review published in January 2026 in Frontiers in Sports and Active Living, which analyzed 42 studies, 26 in humans, 3 in animals, and 13 reviews, confirmed that acute molecular responses vary depending on the sequence of exercises. That is: the order in which you do things affects the signals your muscle receives.

The specific recommendation from this review: if you do cardio and strength on the same day, leave at least 3 hours between both sessions. That interval allows each stimulus's signal to arrive clean, without the cardio signal dampening the strength one or vice versa. And if you separate them on different days, even better.

This doesn't mean combining in the same session doesn't work. It works. But it works less than separating. And when you can choose, why choose the option that works less?

The 2+2 structure: the typical week that works best according to evidence

Both Nevin's study with British soldiers and the general evidence on concurrent training point to the same structure as a starting point: two days of strength and two days of cardio per week, on alternating days.

The simplest distribution is: Monday strength, Tuesday cardio, Thursday strength, Friday cardio. Or Tuesday strength, Wednesday cardio, Friday strength, Saturday cardio. What matters isn't the specific days, but two principles: that you alternate between strength and cardio, and that there's at least one rest day in the week.

On strength days, work the main muscle groups with a full body structure or with an upper/lower split if you prefer more volume per area. Use a weight that lets you do the planned reps with 1-2 in reserve before failure. You don't need to destroy yourself. Nevin's study used a progressive periodization model, not maximum exhaustion.

On cardio days, aim for a moderate intensity you can sustain for 30 to 45 minutes. This means a pace where you can talk but with some effort, not a comfortable conversation but not shortness of breath either. Research shows that moderate continuous cardio minimizes interference with strength adaptations, while high intensity cardio like HIIT can maximize it if combined with high repetition strength sets. It doesn't mean HIIT is bad, but if your goal includes gaining strength, your base cardio should be predominantly moderate.

The type of cardio you do changes the result

Not all cardio affects your strength gains equally. This detail matters a lot and few people account for it.

Zhang's 2026 review found that when HIIT is done right before the strength session, the strength session's performance drops: less power in the jump, less force production during sets. But this doesn't mean HIIT destroys your long-term gains. Feuerbacher's 2025 study with 96 people showed that even combining HIIT with strength of the same muscle group for 12 weeks, maximum strength and hypertrophy were not affected. The interference is acute, in that session, not chronic in the final result.

That said, if your goal includes gaining strength and muscle, organizing your week with moderate cardio as the base and occasional HIIT is the strategy that best balances the performance of each session with long-term results. Steady pace biking, fast-paced treadmill with incline, elliptical at moderate resistance: that's the type of cardio you can sustain for 30-45 minutes and that doesn't leave you fatigued for the next strength session.

The 2026 review also noted that the strength-cardio sequence is more favorable for neuromuscular adaptations, improving relative strength and explosive power. If your priority is gaining strength, do weights first and cardio after. If your priority is endurance, do the reverse. And if you can do each on a different day, that's the best option of all.

The five most common mistakes when you start combining

After seeing how the data and structure work, it's worth pointing out the mistakes most people make when starting concurrent training. They're not beginner mistakes in the pejorative sense. They're traps that almost everyone falls into, including those who've been training for years.

The first mistake is doing too much volume too soon. You came from doing only weights 4 days and decide to add 4 days of cardio on top. Or you came from running 5 days and add 3 complete strength sessions without reducing anything. Your body isn't adapted to that total volume. The result: accumulated fatigue, stagnation, and probably an injury in the first 4 weeks. Start by adding 1-2 sessions of the modality you're missing, at moderate intensity, and increase gradually over weeks.

The second mistake is not prioritizing. If you try to improve maximally in both strength and endurance at the same time, from day one, you'll hit the interference effect. It's better to choose one main goal and one secondary goal. If your priority is strength, give more volume and intensity to weights and keep cardio as a moderate complement. If your priority is endurance, do the reverse. You can change the priority every 8-12 weeks if you want.

The third mistake is ignoring recovery. Training more without sleeping more and without eating better is a recipe for disaster. Sleep is the most important recovery variable that exists. 7-8 hours per night isn't generic advice. It's a requirement for the physiological adaptations of your training to materialize. If you sleep 5 or 6 hours, it doesn't matter how well you train: your body doesn't have the time it needs to repair and improve.

The fourth mistake is changing your plan every two weeks. Nevin's study lasted 10 weeks. Lafontant's meta-analysis showed that body composition differences don't appear before 10 weeks. If you change your plan every 2-3 weeks because "you're not seeing results," you never reach the phase where results appear. Choose a plan, execute it for 10-12 weeks, then evaluate.

The fifth mistake is measuring progress only by the scale. If you combine strength and cardio, it's possible to gain muscle and lose fat at the same time, especially in the first weeks. Your weight might not change even though your body is changing a lot. Use other references: how your clothes fit, comparative photos every 4 weeks, performance in the gym, more weight lifted, more minutes of cardio at the same intensity, daily energy, sleep quality.

If you only have 3 days: the adaptation that still works

Four days is ideal, but life doesn't always cooperate. If you can only go to the gym 3 times a week, the structure that works best is 2 days of strength, full body, and 1 day of cardio. If your priority is cardiovascular endurance, reverse the ratio: 2 of cardio and 1 of strength.

Another option the evidence supports: on strength days, add 10-15 minutes of moderate cardio at the end of the session. It doesn't replace a complete cardio session, but it adds up. And it's better than not doing any cardio that week.

If one month you can do 4 sessions and the next only 3, adapt without drama. Consistency over months matters more than perfection in one specific week. The mistake most people make isn't doing few sessions. It's giving up when you can't do the "ideal" sessions. Three good sessions every week for 6 months produce better results than 5 perfect sessions for 3 weeks followed by quitting.

Does it work the same for men and women?

In February 2025, a study published in the Scandinavian Journal of Medicine and Science in Sports put this question to the test. Feuerbacher and his team worked with 96 people, 56 men and 40 women, over 12 weeks, comparing concurrent training with strength-only training.

The result was conclusive: no sex-based differences were observed in any of the measurements. Not in maximum strength, 1RM squat and bench press, not in explosive power, not in muscle hypertrophy. Both men and women responded equivalently to concurrent training. And most importantly: the combination didn't harm gains in either sex compared to doing only strength.

What does this mean for you? The 2+2 structure works the same whether you're a man or a woman. You don't need a different version of the plan. You don't need to worry about "losing gains" if you're a man or adjusting cardio if you're a woman. 2025 data says concurrent training works for everyone, as long as the structure is coherent and consistency is maintained.

Eating to sustain the plan: the minimum you can't ignore

Combining strength and cardio demands more from your body than doing just one thing. You don't need a complicated diet or to count every calorie, but you do need to cover the basics. And the basics start with protein.

If you train strength and endurance several times a week, your body needs more protein than if you don't train. Consensus recommendations in sports nutrition place intake between 1.4 and 2.0 grams per kilogram of body weight per day when the goal is to maintain or gain muscle while combining modalities. If you weigh 70 kilos, that's between 98 and 140 grams of protein daily. If you weigh 85, between 119 and 170. Spread throughout the day in 3-4 meals, not all at dinner. Chicken, fish, eggs, legumes, dairy, tofu: the source matters less than the total.

Total calories are the other key variable. If your goal includes losing fat, a moderate deficit of 300 to 500 calories daily is enough to lose fat without compromising your performance or recovery. If your goal is to improve performance without losing weight, eat to maintain your current weight. In both cases, hydration matters more than most people think: muscle and cardiovascular performance drop when you're dehydrated, even at mild levels you don't consciously notice.

Signs your plan is working, and signs you need to adjust

After 4-6 weeks with the 2+2 structure, you should notice some concrete indicators that you're on the right track.

Positive signs: the weights you use in strength go up gradually, even a little. Your cardiovascular endurance improves, you can maintain the same intensity longer or increase speed or resistance slightly. You don't arrive at sessions exhausted from the day before. Your energy outside the gym is better than before. You sleep well. Your overall mood has improved.

Signs that something needs adjustment: you've been stuck at the same weights for weeks with no progress. You finish each session completely destroyed. You sleep worse since training more. You have joint soreness that doesn't go away with rest. Your gym performance drops instead of improving. You're more irritable or less motivated to train than before.

If negative signs appear, the problem is almost never that you're training too little. It's almost always one of these three: you're training too hard, remember, you don't need to reach failure in every set, you're not sleeping enough, 7-8 hours is the minimum recommendation for those who train regularly, or you're not eating enough to sustain the training volume, especially protein, which should be between 1.4 and 2.0 grams per kilogram of body weight per day according to consensus recommendations in sports nutrition.

Your first month with this plan: week by week

Week 1: set up the structure. Choose your 4 days, or 3 if that's what you have, and assign strength and cardio. In strength, use moderate weights that let you do all sets and reps with good technique. In cardio, start with 25-30 minutes at a comfortable intensity. This week's goal isn't to break records. It's to build the habit and learn the rhythm.

Weeks 2 and 3: start adjusting. If the last reps of strength feel easy, increase the weight slightly, 5% to 10% is a good range. In cardio, add 5 minutes or increase one level of resistance. Pay attention to how you feel the day after each session. If you arrive fresh for the next session, the previous day's load was right. If you arrive dragging, it was too much.

Week 4: evaluate honestly. Do you arrive at each session wanting to train or do you force yourself? Have you progressed even a little in strength or cardio time? Does your body feel better than a month ago or worse? Are you sleeping well? If the answers are positive, continue with the same structure and keep progressing gradually. If something fails, identify what it is, volume, intensity, rest, or food, and adjust one variable before changing the entire plan.

The most common mistake in the first month is changing your plan. Four weeks aren't enough to judge if a program works. Training for it all doesn't require being an athlete. It requires having a plan
